How the Hollow Body Hold Test Works
This calculator takes your longest hollow body hold — measured in seconds — and scores it against core endurance standards adjusted for your age and sex. Longer is better. The hollow body is the foundational core position in gymnastics and calisthenics: you lie on your back, press your lower spine into the floor, and lift your shoulders and legs into a shallow "banana" shape, holding it against gravity. It's a demanding, honest test of whether your deep core can keep your midline braced under load.

Form Breakdown Is the Endpoint — Not Failure
This is what makes the hollow body different from most holds. On a wall sit or dead hang, you go until the muscles simply can't continue. Here, the test ends when your core can no longer hold the position — your lower back arches up off the floor — which usually happens before total muscular failure. That's by design: the hollow body measures your ability to maintain a braced midline, so losing the brace is the meaningful stopping point. Counting time after your back lifts would measure something else entirely.
Matching Your Time to Standards
Your hold time is placed into one of five tiers for your age and sex. The tier boundaries line up with population percentiles like this:
- Low — Below the typical range for your group. Below roughly the 35th percentile for your age and sex.
- Intermediate — Around the population average. Roughly the 35th–65th percentile.
- Advanced — Above average for your group. Roughly the 65th–85th percentile.
- Superior — Well above average. Roughly the 85th–95th percentile.
- Elite — Top tier for your age and sex. Roughly the top 5% (95th percentile and above).
The tier floors are defined at anchor ages (18, 25, 35, 45, 55, 65) and interpolated for every age in between, so your exact age gets its own standard rather than being lumped into a bracket. Values past 65 are extrapolated and floored so the tiers never drop unrealistically low or cross over each other.
Why the Sex Gap Is Small Here
Core endurance is one of the most sex-balanced qualities in fitness — in some trunk-endurance measures, women match or slightly exceed men. So the men's and women's standards on this test sit very close together, much closer than on the upper-body pulling tests. That's reflected honestly in the numbers rather than smoothed over.
Why Age Matters
- Core endurance peaks in the mid-20s. Hold times rise through the late teens, top out around age 25, and then decline gradually — so the standards scale accordingly. Because the peak sits at 25 rather than 18, a strong hold is matched to the mid-20s reference; the "Core Age" card reflects that.
- The decline is gradual. The tiers simply shift down with age, so an Advanced hold at 55 reflects the same relative standing as an Advanced hold at 30.
A Note on the Data — Read This One
Being straight about sourcing matters here. The hollow body hold has no established adult normative dataset — it comes from gymnastics practice rather than standardized fitness testing, so there's no widely accepted table of "how long you should hold." The thresholds in this calculator are estimated and interpolated: calibrated to be reasonable and internally consistent, and set against commonly cited hollow-body benchmarks, but not lifted from a single peer-reviewed source. We'd rather name that gap than present these numbers as more authoritative than they are.
Read your tier and percentile as a well-reasoned estimate, and lean on the test as a progress tracker — same position, same strict endpoint, your own number climbing over time is the most trustworthy signal.
Why There's No Body-Weight Field
You'll notice this calculator doesn't ask for your body weight. That's deliberate. A hollow body hold is an isometric core position — there's no external load to enter and no meaningful bodyweight-adjusted metric to report. Rather than add a number that looks precise but says nothing, we leave it out. Your score depends only on how long you hold the position.

Where You Fall
The distribution curve places your result within a modeled, illustrative spread of people of your sex and age, shaded into the five tiers. It's a normal (bell) curve fitted to this calculator's own tier floors and truncated at zero seconds. It's a positioning aid, not a literal census of the population.
Data Sources and Verification
- Tier thresholds — Estimated and interpolated across anchor ages, calibrated for internal consistency and against commonly cited hollow-body benchmarks rather than drawn from a single published table.
- Age curve — Modeled on the well-established pattern of core endurance peaking in the mid-20s and declining gradually thereafter.
- Sex gap — Set very narrow to reflect how evenly core endurance is distributed between the sexes.
Limitations and Important Caveats
This calculator provides an estimate, not a clinical measurement. Real performance depends on factors it can't capture:
- Arm and leg position change the difficulty a lot — arms overhead and legs low is much harder than a tucked position. The standards assume a consistent setup; compare like with like.
- The endpoint is judgment-based — since the test ends when your lower back lifts, an honest self-assessment (or a spotter) matters. Loose judging inflates the time.
- The norms are estimated — the hollow body has no authoritative adult table, so treat percentiles and tiers as well-reasoned approximations and lean on the test as a progress tracker.
- Bodyweight isn't scored — it's a pure isometric hold, so the score reflects time alone.
- The distribution is modeled — the "Where You Fall" curve is illustrative, not a literal census.
